Most fitness content aimed at longevity covers three pillars. Aerobic capacity. Strength. Mobility. The fourth pillar is the one that determines whether you can still catch yourself when you trip at 78. And almost nobody trains it deliberately.
That pillar is power: the ability to produce force fast. The difference between being able to lift a heavy box and being able to lift it quickly enough to stop yourself from falling off a stepladder.
The gap between raw strength and power widens with each decade after 40. The science on why is worth understanding before the practical protocol.

The evidence
The reference paper on age-related power decline is Skelton and colleagues, published in Age and Ageing in 1994. They measured strength, power, and functional ability in healthy adults aged 65 to 89. Their finding: muscle power declines about 3.5 percent per year after 65, roughly 10 percent faster than strength across the same period. From age 40 onward, similar work has since replicated the pattern.
The Foldvari and colleagues study published in Journals of Gerontology 2000 took the next step. In 80 elderly women, the team ran the full physiological workup: aerobic capacity, muscle mass, strength, balance, and lower-body power. Leg press power had the strongest univariate correlation to self-reported functional status of any single variable. In the regression model, only leg power and habitual physical activity level contributed independently.
The framework got its clearest synthesis in Reid and Fielding's 2012 review in Exercise and Sport Sciences Reviews: peak muscle power is what determines whether an older adult can climb stairs, rise from a chair, or catch a slip in time. The reason getting out of a low chair becomes hard in the 70s is not usually a strength problem, it is a power problem. There is enough force in the muscle. The muscle cannot produce it fast enough.
A 2023 systematic review and meta-analysis in Archives of Physical Medicine and Rehabilitation compared power training against progressive strength training for fall-risk-related functional capacity in older adults. Power training won. Effect size 1.66 for muscle power outcomes. The category-level intervention that most reduces fall risk is training the muscle to produce force fast, not just to produce more force.
That is the underlying reason to care about this pillar before you need to care about it. Loss of power precedes loss of function by roughly a decade. The person who cannot catch themselves at 78 has been losing that capacity since their late 40s, invisibly, while their strength has been holding up fine.
What this means for you
Power is trained differently from strength. The load is lighter, the intent is different, the movement is faster. Strength training is about producing high force. Power training is about producing force at speed.
Practical: replace one strength set per week with a power set, or add a dedicated power block twice a week. The specific movements that work best in adult populations are kettlebell swings (Russian style, hips generate the drive), medicine ball throws (rotational and slam variations), and jumps of any kind (box jumps for the well-trained, low broad jumps for everyone else). Reps should be low, 3 to 6 per set, with real rest between sets so intent stays high. Intent is the whole point: every rep is moved as fast as possible.
If you are new to explosive movement after 40, the entry protocol is a light kettlebell (12 to 16 kg for most, 8 to 12 kg for smaller frames) doing swings twice a week for 4 weeks. Focus on the hip snap, not the arm swing. That single movement builds the neural pattern for producing force fast at the hip, which is the joint that catches you when you slip.
If you already train, add jumps. Low broad jumps, one set of 5, twice a week, before your main lift. It takes 90 seconds and preserves capacity that strength training on its own does not.
What is next
The next issue takes on the zone 2 obsession. The Peter Attia era has made zone 2 cardio the default recommendation for anyone serious about longevity, and the physiology behind it is real.
