Zone 2 cardio has become the fastest-growing longevity training recommendation of the last three years, covered on every podcast and built into every training app.
The problem is what happens when the recommendation gets translated for readers who have three hours a week to train, not fifteen.
The version most listeners walk away with is: spend as much of your weekly cardio time as possible in zone 2, and you have covered your longevity base. That is half true. The other half is the reason that version of the recommendation may cost you the outcome you are training for.

What the research actually says
The zone 2 case is built on mitochondrial adaptation. Training at roughly 60 to 70 percent of maximum heart rate, sustained for 45 to 90 minutes, drives mitochondrial biogenesis in slow-twitch muscle fibers. More mitochondria means more capacity to metabolize fat, more capacity to buffer lactate, and more aerobic base to build harder work on top of.
In plain terms: your body burns fuel more efficiently at moderate effort, hills feel easier, and every harder session gets more out of the same hour.
The problem is what zone 2 alone does not do at anywhere near the same rate. The mortality-outcome variable that matters most in the exercise literature is peak VO2 max, and the training range that raises VO2 max fastest is not zone 2. It is zone 5. Short, hard intervals at 90 percent of max heart rate or higher.
The 2015 meta-analysis by Milanović and colleagues pooled 13 randomized controlled trials of high-intensity interval training against moderate-intensity continuous training for VO2 max improvements. HIIT delivered a pooled VO2 max gain of 4.9 mL/kg/min. MICT delivered 1.9. Both work. HIIT works 2.5 times faster per unit of training time.
That matters because the endpoint the exercise-longevity literature keeps coming back to is VO2 max. The Cleveland Clinic Mandsager 2018 cohort of 122,000 patients showed each additional unit of cardiorespiratory fitness associates with meaningfully lower all-cause mortality across every subgroup. The gap between the top fitness quintile and the bottom is roughly 5 times the mortality risk of smoking. The number that moves is the number that responds to zone 5.
The physiology reconciles. Zone 2 builds the aerobic base and the mitochondria. Zone 5 pushes the ceiling that determines your VO2 max. The two work together. You need both. What has been happening in the popular translation of the science is a treatment of zone 2 as sufficient because it is comfortable, sustainable, and easy to talk about on a podcast. Zone 5 is uncomfortable, harder to program, and easier to skip.
The bottom line
If you have unlimited hours per week to train (a professional cyclist, a triathlete), spend most of them in zone 2 and layer zone 5 sessions on top. That version of the recommendation is right for that context.
If you have 3 to 5 hours per week (most subscribers reading this), the allocation flips. Two zone 5 sessions of 20 to 30 minutes each will move your VO2 max faster than 3 hours of zone 2. The classic protocol is the Norwegian 4x4: four intervals of 4 minutes at 90 to 95 percent of max heart rate, with 3 minutes of easy recovery between. Twice a week. That is roughly 60 minutes total of hard work.
The other 2 to 4 hours belong to strength first, zone 2 second. Two full-body strength sessions a week is the minimum for maintaining muscle after 40, and one of those should include the power work from the last issue. Zone 2 fills whatever hours remain.
If you have to skip something, skip zone 2 first. Zone 5 and strength come before it.
The single hour a week most people would benefit from adding to their training week is a Norwegian 4x4, not another zone 2 walk.
